When it comes to structuring resistance training for muscle hypertrophy and strength, the Push Pull Legs (PPL) split is widely recognized by exercise physiologists as the gold standard training architecture.

Unlike old-school "bro splits" that train each muscle group only once every 7 days, PPL groups muscle groups by their biomechanical movement patterns. This allows optimal training frequency (hitting each muscle group twice every 5 to 7 days) while providing 48–72 hours of complete recovery between sessions.

What is the Push Pull Legs Split?

The PPL framework categorizes exercises into three distinct biomechanical days:

  1. Push Day: Targets all upper-body pushing musculature — Chest (Pectoralis Major/Minor), Anterior/Lateral Deltoids, and Triceps.
  2. Pull Day: Targets all upper-body pulling musculature — Upper Back (Latissimus Dorsi, Rhomboids, Trapezius), Rear Deltoids, and Biceps.
  3. Legs Day: Targets the entire lower kinetic chain — Quadriceps, Hamstrings, Glutes, Calves, and Core.

Push Workout A (Chest & Shoulder Emphasis)

  • Barbell Flat Bench Press: 4 sets × 6–8 reps (Compound Strength)
  • Standing Overhead Dumbbell Press: 3 sets × 8–10 reps
  • Incline Dumbbell Chest Press: 3 sets × 10–12 reps
  • Cable Lateral Raises: 4 sets × 12–15 reps
  • Overhead Rope Tricep Extensions: 3 sets × 12–15 reps

Pull Workout A (Back & Bicep Emphasis)

  • Barbell Deadlifts or Weighted Pull-Ups: 4 sets × 5–8 reps
  • Chest-Supported Dumbbell Rows: 3 sets × 8–10 reps
  • Seated Cable Lat Pulldowns: 3 sets × 10–12 reps
  • Face Pulls (Rear Delts & Rotator Cuff): 4 sets × 15 reps
  • Incline Dumbbell Bicep Curls: 3 sets × 10–12 reps

Legs Workout A (Quad & Glute Emphasis)

  • Barbell Back Squats: 4 sets × 6–8 reps
  • Romanian Deadlifts (RDLs): 3 sets × 8–10 reps
  • Leg Press: 3 sets × 10–12 reps
  • Standing Calf Raises: 4 sets × 15 reps
  • Hanging Leg Raises: 3 sets × 15 reps

Progressive Overload and Recovery Rules

  1. Track Every Set and Rep: Muscle growth requires progressive overload — increasing weight, reps, or control over time.
  2. Nutrition Timing: Consume 30–40g of complete protein within 2 hours post-workout to maximize muscle protein synthesis.
